The 30-Day Well-Being Challenge
Week 1: Foundations
| 1 |
Write down three things that currently support your well-being, and
one thing that drains it. |
| 2 |
Go to bed and wake up at fixed times today. Keep screens away for
the last half hour before sleep. |
| 3 |
Take a 20-minute walk outside, without your phone if you can. |
| 4 |
Drink water regularly and eat one meal slowly, without
distractions. |
| 5 |
Do the slow-breathing exercise from the workbook for five
minutes. |
| 6 |
Send a kind message to someone you have not spoken to in a
while. |
| 7 |
Review the week. What helped most? Plan one thing to repeat next
week. |
Week 2: Noticing thoughts
and feelings
| 8 |
Name your feelings three times today. Use specific words, such as
“disappointed” or “relieved.” |
| 9 |
Complete one thought record when something upsets you. |
| 10 |
Spend ten minutes doing something purely for enjoyment. |
| 11 |
Practice a short mindfulness exercise. Notice five things you can
see, hear, and feel. |
| 12 |
Write down a worry, then ask whether you can act on it today. If so,
take one small step. |
| 13 |
Notice your inner voice. Replace one harsh sentence with something
you would say to a friend. |
| 14 |
Review the week. Which thoughts or feelings keep returning? |
Week 3: Connection and action
| 15 |
Have a proper conversation, with phones away, with someone you care
about. |
| 16 |
Do one small act of kindness without expecting anything back. |
| 17 |
Choose one activity from your pleasure, mastery, or connection list
and do it. |
| 18 |
Tidy one small space, such as a drawer or desk, and notice how it
feels. |
| 19 |
Say no to one request that you would normally accept out of
habit. |
| 20 |
Spend time in nature or look at the sky for ten minutes. |
| 21 |
Review the week. Whom did you connect with, and how did it
help? |
Week 4: Strength and future
| 22 |
Read your values list from the workbook and take one action that
matches a value. |
| 23 |
Write down three things you are grateful for and why. |
| 24 |
Try something new, even something small, such as a new route,
recipe, or song. |
| 25 |
Limit social media and news to a short window today. Notice the
effect. |
| 26 |
Move your body in a way you enjoy: dance, stretch, cycle, or
swim. |
| 27 |
Update your personal well-being plan with what you have
learned. |
| 28 |
Thank someone who has supported you, in person or in writing. |
| 29 |
Write a letter to yourself in three months about what you hope and
what you will keep doing. |
| 30 |
Review the whole challenge. What changed? Choose three habits to
keep for the next month. |
After the thirty days
Notice what worked for you and keep it. Habits grow from repeating
small actions, not from heroic effort. If you found the challenge
difficult, or if your mood stayed low or your worries grew, take that as
useful information and talk to a doctor or counsellor. Asking for help
is part of caring for your mind, and it is one of the strongest things
you can do.
